How fast can you actually add weight?
Progressive overload is the one rule everybody knows and almost nobody paces correctly. Here is what a realistic rate of progress looks like at every stage.

Progressive overload is the closest thing lifting has to a law. Do more over time or stop adapting. Everyone knows it. Very few people have a realistic sense of how much more, and how often — which is why so many programs die of impatience in week five.
The rate of progress is not a personality trait. It is a function of how long you have been training, and it falls off a cliff.

The decay curve
The single most useful thing to internalise is that a beginner and an experienced lifter are not doing the same activity at different speeds. They are on completely different timescales.
How often the bar moves
Progress is not linear. It is a decay curve.
Roughly how often you can expect to add load to a main compound lift, by training age.
Months 0–6
Every session
Add 2.5 kg to lower-body lifts and 1–2.5 kg to upper-body lifts each time you hit your rep target. Most of this is your nervous system learning the movement, and it is the fastest progress you will ever make.
Months 6–18
Every week or two
Session-to-session jumps stop working. You now add load when a rep target is cleared, which happens roughly every second or third exposure to the lift.
Years 2–4
Every month or so
Progress moves from the session to the training block. You measure it across four to six weeks, not workout to workout, and small jumps require micro-plates.
Year 5 +
Every few months
A few kilos a year on a main lift is a genuinely good year. Progress now comes mostly from volume, technique and staying uninjured for long enough to accumulate it.
The emotional trap is obvious once it is written down: the version of progress you experienced in month two is never coming back, and most people spend years quietly interpreting that as failure rather than as arithmetic.

If you added 60 kg to your squat in year one, expect something closer to 6 kg in year four. That is not a plateau. That is what a normal, healthy, well-run fourth year looks like.
Load is not the only thing that can go up
The word "overload" gets read as "more weight", which leaves you with exactly one lever and no options when it jams. There are at least five.

Any of these constitutes progressive overload. Pull whichever one is available.
Load
Add weight to the bar
The obvious one, and the first to stop working. Micro-plates make this viable far longer than 2.5 kg jumps do.
Reps
Same weight, more reps
The engine of double progression: work from 8 reps to 12 at a fixed load, then add weight and drop back to 8.
Sets
Add a working set
More total volume. Effective, and the most expensive in time and recovery — spend it last.
Range
Better range of motion
A deeper squat at the same load is more work. This is progress, even though the logged number is identical.
Density
Same work, less rest
Useful for conditioning and for isolation work. Do not apply it to heavy compounds, where short rest actively costs you performance.
Double progression, which is the whole method
If you take one system from this article, take this one. It works at every level and it removes the guesswork about when to add weight.
Pick a rep range — say 8 to 12. Start at a weight you can do for 8 clean reps with two in reserve. Every session, try to add reps at that weight. When you hit 12 on all your working sets, add the smallest available increment and drop back to 8.

One rule, applied for months.
A single lift moving through one full cycle. The load only changes when the reps have been earned.

Five weeks, one weight change, and a genuinely stronger lifter. The reason this feels slow is that it is honest.
What to do when it stalls
A stall is not a failure of will. Work through the list in order, because the first three are far more common than the fourth.
- Check your sleep and food first. A stalled lift in a week where you slept six hours and ate at a deficit is not a programming problem. Fix the inputs before you touch the program.
- Reset, don't grind. Drop the load 10% and build back over three weeks. You will pass your old number rather than bouncing off it, and you will have three productive weeks instead of three frustrating ones.
- Shrink the increment. Going from 100 kg to 102.5 kg is a 2.5% jump. Micro-plates turn that into 1%, and 1% jumps can continue for a very long time after 2.5% jumps have stopped.
- Then, and only then, add volume. Two or three more sets per week for that muscle, held for a month.

Three weeks is nothing
The short version
Beginners add weight every session, intermediates every few weeks, advanced lifters every few months. All three are progressing correctly.
Use double progression, use the smallest plates you can find, and judge the block rather than the session. The lifters who get strong are not the ones who progressed fastest — they are the ones who were still progressing in year six.
