How strong can you actually get?

Muscle doesn't grow in a straight line. Here is the real curve — for men and women — and why your first year is the most valuable one you will ever train.

Everyone starting out wants the same two numbers: how much muscle can I build, and how long will it take. The honest answer is that both are more knowable than the internet suggests, and the shape of the answer matters more than either number.

Muscle does not accumulate linearly. It arrives in a rush and then slows down for the rest of your life.

Read the gaps, not the totals. Year one delivers around ten kilos. Year two delivers five. Year three delivers three. By year five you are fighting for one, and by year seven the curve is close to flat.

This is not a discouraging fact. It is the single most actionable thing in this article, because it tells you where the leverage is: the twelve months you are in right now are worth more than the next four combined. A beginner who trains sloppily for a year and gets serious afterwards did not delay their progress — they spent the cheapest gains they will ever have on a program they were not paying attention to.

Why women build less mass but not less strength

The total kilos differ by roughly half. The rate of strength gain, expressed as a percentage of starting strength, does not differ meaningfully between men and women. That is a well-replicated finding and it is worth stating plainly, because the myth that women respond poorly to lifting is both wrong and expensive.

The gap in absolute mass comes down to starting lean mass and hormonal environment, not to responsiveness. A woman adding 40% to her squat over two years has done exactly as well as a man who did the same, and both of them will feel the difference in identical ways.

The related fear — that lifting heavy makes women bulky — collides with the curve above. Ten kilos of muscle, spread across an entire body over a decade, is not a physique you stumble into. It is a physique people spend years deliberately chasing and mostly fall short of.

Absolute kilos are a bad target because bodyweight varies so much. The useful benchmarks are multiples of your own bodyweight — where a solid one to two years of consistent training puts most people.

Pound for pound, women gain strength just as fast as men. They simply start from a lower absolute base — the rate of improvement is the same.

Treat these as milestones, not entry requirements. Limb lengths, tendon insertions and torso proportions move individual numbers around a lot — a tall lifter with long femurs will find the squat multiple harder and the deadlift multiple easier, and neither says anything about how hard they train.

What actually determines your ceiling

Four things, roughly in order of how much they matter and inversely in order of how much control you have over them:

  1. Genetics. Muscle fibre distribution, tendon insertions, how many satellite cells you recruit. It sets the ceiling, and the spread between individuals is wide.
  2. Training age. Where you sit on the curve. This one is only fixed by doing the years.
  3. Consistency. Not the program. The number of years without a long gap. This is where the outcome is genuinely decided for most people.
  4. Everything else. Volume, exercise selection, split. Real, but small next to the three above.

The comforting implication is that the third one — the only one entirely under your control — is also the one most people are worst at. Almost nobody stalls because their program was suboptimal. They stall because of the four months they took off, twice.

What to do with this

If you are in year one: train hard now. Nothing you do later will be this productive per unit of effort. Do not spend it program-hopping — pick something reasonable, log every session, and add weight.

If you are in years two or three: progression stops being automatic. Now you need the record. When gains arrive in half-kilo increments over months, you cannot feel them; you can only see them on a chart. This is where a training log stops being a nice habit and starts being the only way to know whether you are still moving.

If you are past year five: the goal changes from adding to maintaining while improving quality. Better technique, better balance across muscles, staying healthy. Small annual gains are still real — they just no longer announce themselves.

The short version

About twenty kilos of muscle for men, ten for women, across a drug-free lifting career — with roughly half of it in the first year. Women build less mass and gain strength just as fast. Your ceiling is genetic; how close you get to it is almost entirely about how many years you string together without stopping.

Train the first year like it is the most valuable one. It is.
