What a night out costs you
Alcohol suppresses muscle protein synthesis, wrecks the second half of your sleep, and follows you into Monday. Here is the dose-response, and how to spend it well.

Nobody wants a lecture about drinking. This is not one. It is an accounting of what alcohol actually does to the adaptations you are training for, so you can decide what the night is worth rather than guessing.
The short answer is that the damage is real, it is dose-dependent, and most of it lands somewhere people are not looking — on sleep.

The direct effect on muscle
The clearest experiment on this had trained men do a hard session, then consume protein with or without a substantial dose of alcohol — around 1.5 g per kilogram of bodyweight, which for an 80 kg person is roughly twelve standard drinks.

Two things worth taking from that. Eating protein alongside a heavy session of drinking reduces the damage but does not prevent it. And that was a large dose — twelve drinks. The response at two or three drinks is much smaller, and probably not something you would ever detect in your training log.

The evidence for meaningful interference sits at high intakes. A couple of drinks with dinner is a fundamentally different event from a heavy night, and treating them as equivalent is how people end up doing neither thing sensibly.
The bigger cost is sleep
Alcohol is widely believed to help you sleep, and it does help you fall asleep. What happens after that is the problem.
As blood alcohol falls through the night, sleep architecture is disrupted: REM sleep is suppressed early, and the second half of the night becomes fragmented and shallow. You spend eight hours in bed and get considerably less than eight hours of restorative sleep.

This matters because sleep restriction has its own well-documented costs to muscle retention, recovery, appetite regulation and training performance. A night of drinking does not just suppress protein synthesis directly — it removes the recovery mechanism you would otherwise have used.

The anabolic response to the session you did earlier is blunted. If you trained hard that day, some of that work is being spent rather than banked.

Time in bed was normal. Restorative sleep was not. Perceived effort in the gym rises, and heavy loads feel disproportionately heavy.

Performance down, appetite up
Strength endurance and coordination suffer more than maximal strength. Poor sleep also reliably shifts appetite toward more calories and worse choices.

For a moderate night, the whole episode is closed within about 48 hours. For a heavy one, sleep quality can stay degraded for a second night.

Alcohol is a normal part of most people's lives and the useful advice is about placement, not abstinence.

Avoid drinking after your hardest session
The suppression lands on the session you just did. If a big night is planned, put your heaviest training two days either side of it, not the same evening.
Eat first
A real meal with protein
Slows absorption, blunts the peak, and means the night's calories are not exclusively liquid. Co-ingested protein reduces — though does not eliminate — the synthesis effect.
Stop early
Finish three hours before bed
Most of the sleep disruption comes from falling blood alcohol during the night. Clearing more of it before you lie down is the single most effective thing you can do for the next day.

Two drinks is close to noise. Ten is a training day deleted plus a compromised night. The relationship is not linear and the top end is where everything happens.

Train, but train easy
Skipping is worse than adjusting. Do the session at 70%, keep the habit, and put the heavy work back on Wednesday.
