The anabolic window is wider than you think
You do not have thirty minutes to drink a shake. Here is what nutrient timing actually does, what it doesn't, and the one distribution rule worth following.

For twenty years the post-workout shake was treated as urgent. Finish the set, get the protein in, or the session was wasted. Gyms sold it at the front desk. People carried shakers into the car park.
The window is real. It is just not thirty minutes wide, and it is not the variable anyone should be optimising first.

What happened to the window
When researchers pooled the timing studies and controlled for total daily protein intake, the timing effect largely disappeared. Studies that appeared to show a post-workout benefit were mostly comparing a group that ate more protein against a group that ate less — the shake was a confound, not a treatment.

Not supported
The response to training is measured in hours, not minutes. Sensitivity to protein is elevated for most of a day after a hard session, and the muscle is not sitting there with a stopwatch.

0–2 hours
Convenient, not critical
Protein synthesis is rising. Eating here is fine and easy. It is not the moment anything is won or lost, and if you ate two hours before training you have protein arriving anyway.
2–6 hours
Peak sensitivity
The muscle is at its most responsive to amino acids. A full meal in this stretch does everything a shake immediately afterwards would have done.
6–24 hours
Still elevated
The response persists for the best part of a day in trained lifters. This is the window that actually matters, and it is wide enough to be met by simply eating normally.
The next day
Back to baseline
By which point you have trained again, or you have not, and total intake across the week is what determined the outcome.
What does matter: distribution
Timing relative to the session barely matters. Distribution across the day does, modestly. Protein synthesis responds to a meal in a pulse, and that pulse has both a threshold and a refractory period — one enormous serving does not produce a proportionally enormous response.

The practical rule that falls out of this: around 0.4 g of protein per kilogram of bodyweight, three to five times a day. For an 80 kg lifter that is about 32 g per meal, four times. Not complicated, and it happens naturally in most people's eating patterns once the daily total is right.
Note both ends of that chart. Too few feedings leaves synthetic capacity unused; too many leaves each meal under the threshold needed to trigger a full response. And the differences are modest throughout — if a two-meal day fits your life better, the cost is measured in percentage points, not in progress.
The one timing trick worth keeping
Overnight is the longest fast most people run, and it is one place where a deliberate choice does something measurable.
30–40 g
A slow-digesting protein source before bed — casein, Greek yoghurt, cottage cheese — raises overnight protein synthesis. It is the closest thing to a genuine timing effect that survives scrutiny, and it costs nothing to implement.
What about training fasted?
Training before breakfast is fine. Performance in the gym is slightly worse for long or very hard sessions, and unaffected for ordinary ones. Fat loss over weeks is not improved by fasted training once total calories are equated — the fuel used during the session is a poor guide to what happens over a day.
One thing does change: if you have eaten nothing for twelve hours, protein breakdown during a long session is higher, so eating within a couple of hours afterwards genuinely is worth doing. Not because of a window — because you are actually short of amino acids.
In practice
What to actually do.
First
Hit the daily total
1.6 g/kg to build, up to 2.4 g/kg in a deficit. This decides almost everything. Nothing below it is worth a minute of your attention until this is consistent.
Second
Spread it across 3–5 meals
Roughly 0.4 g/kg each. A small, real improvement over cramming it into one or two.
Third
Eat within a few hours of training
Either side is fine. If you trained fasted, make it sooner. If you ate two hours before, you are already covered.
Fourth
Protein before bed
30–40 g of a slow-digesting source. Small effect, zero cost, easiest habit on this list.
Never
Sprint to the shaker
The thing everybody optimised first turns out to be the least important item here.
The short version
Hit your daily protein target. Spread it over three to five meals of roughly 0.4 g/kg. Eat something in the few hours around training, and put a slow protein source before bed if it is convenient.
The window did not close thirty minutes after your last set. It closed roughly when you woke up the next day, and you almost certainly ate during it.
