The warm-up that actually works

Static stretching before you lift makes you weaker and doesn't prevent injury. Here is what the research says a warm-up should contain, and how long it should take.

The pre-workout stretch is one of the last surviving pieces of 1980s PE. Sit on the floor, reach for your toes, hold for thirty seconds, feel virtuous. Two decades of research have been unusually clear that this specific ritual does neither of the things it is supposed to do.

What replaces it is quicker, more specific, and considerably better at its job.

What static stretching does before a session

Holding a muscle at length for a long time before you load it reduces its ability to produce force. The effect is transient and it is dose-dependent: brief holds are close to harmless, long ones are not.

The second claim — that stretching prevents injury — has fared worse. Trials of pre-exercise static stretching have repeatedly failed to show a reduction in injury rates. What does reduce injury is strength, particularly eccentric strength in the tissues that get hurt most.

Doesn't hold up

Pre-exercise static stretching has not been shown to reduce injury rates. Structured strength programmes — notably eccentric hamstring work — have, repeatedly.

That last point deserves emphasis, because it reframes the whole question. The best injury prevention available to you is not something you do for four minutes before the session. It is the session.

What a warm-up is actually for

Three jobs, in order of importance:

  1. Raise tissue temperature. Warm muscle is more compliant, contracts faster, and tolerates load better. Five minutes of anything mildly aerobic does this.
  2. Rehearse the movement pattern. Your first heavy squat should not be the first squat your nervous system has seen today.
  3. Find today's calibration. Ramp-up sets tell you what kind of day it is. That information is worth more than the warm-up itself on days when the answer is "not a good one".

The template

Eight to twelve minutes, and no floor stretching.

3–5 min

General warm-up

Bike, rower, incline walk, skipping. Enough to raise your temperature and break a light sweat. The modality is irrelevant.

3–4 min

Dynamic movement

Leg swings, hip circles, band pull-aparts, bodyweight squats, arm circles. Moving through range, not holding at end range.

Step 2

3–5 sets

Ramp-up sets on the first lift

Empty bar, then roughly 40%, 60%, 80% of your working weight for descending reps. The single most valuable part of the warm-up.

Step 3

1–2 sets

One ramp set on subsequent lifts

Once you are warm you are warm. Later exercises need one light set, not another full ramp.

Step 4
Standard ramp-up structure. The general warm-up raises temperature; the specific sets do the neuromuscular work and give you a read on the day.

The ramp-up, in detail

For a lifter working up to 100 kg on the squat, a complete warm-up looks like this — and takes about six minutes.

Reps come down as load goes up so the warm-up prepares you rather than fatigues you. Total warm-up volume here is roughly one working set's worth of effort.

The rule inside the ramp is that reps fall as load rises. A warm-up that leaves you tired has failed at the only thing it was for.

So when should you stretch?

Static stretching is a genuinely effective way to increase range of motion. That is a real and useful adaptation — it is just not a warm-up.

After

If you want more flexibility, stretch after training or on a separate day, and hold for 30–60 seconds per position. Long-term range of motion improves reliably with consistent stretching. It is a training goal, not a preparation ritual.

There is also a strong case that full-range resistance training does most of this work for you. Deep squats, Romanian deadlifts and overhead pressing through a complete range build flexibility and strength at long muscle lengths, which is the more useful combination.

The short version

Five minutes on a bike, a few minutes of dynamic movement, then ramp-up sets on your first lift. Total, about ten minutes. No long static holds beforehand.

Save the stretching for afterwards, and accept the slightly deflating truth that the best thing you can do to avoid getting hurt is to keep lifting.
