Lifting after forty

You lose muscle every decade from thirty onward unless something stops it. Resistance training stops it, at any age — and the strength you keep predicts how the rest of your life goes.

There is a quiet assumption that lifting is something you do in your twenties and then taper out of. The evidence points the other way: the older you get, the more each session is worth, and the less replaceable it becomes.

Nothing here is about slowing down gracefully. It is about the fact that the adaptations still work.

What you lose, and when

Sarcopenia — age-related loss of muscle mass and strength — starts earlier than most people expect and accelerates later. Strength falls faster than mass does, because muscle quality and neural drive decline alongside the tissue itself.

The important word in that caption is untrained. This is the trajectory of someone who does nothing about it — a description of a default, not a destiny.

Why strength is the number that matters

Grip strength, the crudest available proxy for whole-body strength, turns out to be a remarkably strong predictor of long-term outcomes. In a large international cohort study, lower grip strength was associated with meaningfully higher all-cause mortality — and it predicted outcomes better than systolic blood pressure did.

Each 5 kg lower grip strength was associated with roughly a 16% higher risk of death from any cause, across nearly 140,000 adults in 17 countries. Strength is not vanity after fifty. It is a vital sign.

There is a mechanistic story behind the correlation, and it is not subtle. Muscle is where you store glucose, where you generate the force to stand up, and what stops a fall from becoming a hip fracture. Losing it removes a buffer that everything else in ageing eventually tests.

The adaptations still work

The most encouraging finding in this literature is how ordinary the response is. Older adults who start resistance training gain strength and muscle, reliably, in trials running from a few weeks to a year. The relative gains are broadly comparable to those in younger adults, even in participants in their seventies and eighties.

Direction and relative magnitude reflect meta-analyses of progressive resistance training in older adults. Strength and function respond most; hypertrophy is slower than in younger trainees but real.

"It's too late for me to start lifting."

It isn't

Progressive resistance training produces significant strength and functional improvements in adults in their seventies, eighties and beyond. Starting date has never been the limiting variable.

What changes with age

Two things genuinely do change, and both are programming adjustments rather than reasons to stop.

Recovery takes longer. Not dramatically, but enough to matter. The same weekly volume spread across more days, with an extra day between hard sessions for the same muscle, works better than the schedule you ran at twenty-five.

Anabolic resistance sets in. Older muscle responds less strongly to a given dose of protein, so the dose needs to be higher — both per meal and per day.

Older muscle needs a larger per-meal dose to trigger the same response — roughly 30–40 g per meal rather than 20–25. Total daily intake should sit above the general adult recommendation, not at it.

Unglamorous and one of the highest-return things on this list. Fall prevention is where strength training converts most directly into years of independence.

The compounding argument

The reason to start at forty rather than sixty is not that sixty is too late. It is that muscle mass behaves like a savings account with a slow withdrawal you cannot stop.

Every year of training raises the level you are declining from. A sixty-five-year-old who has lifted for twenty years is not fighting the same trajectory as one who started last month — they are declining from a much higher starting point, on tissue that has been repeatedly told to stay.
