Does cardio kill your gains?

The interference effect is real, much smaller than the internet thinks, and almost entirely controllable. Here is what actually causes it and how to programme around it.

Somewhere between "cardio is catabolic" and "you need zone 2 for longevity" sits the actual evidence, which is more specific and more useful than either slogan.

Concurrent training — doing endurance work and resistance training in the same program — can blunt strength and power adaptations. That is the interference effect, and it is real. What matters is that its size depends almost entirely on choices you control.

If you lift to build muscle, this is largely good news. If you lift to jump higher or throw further, it is the part of your program that needs designing rather than assuming.

The three variables that decide it

Interference is not a fixed tax. It scales with three things, and all three are yours to set.

Running is the worst offender

Running interferes substantially more than cycling. The eccentric loading of ground contact adds muscle damage on top of the metabolic cost — and it lands on the same legs you squat with.

The effect grows with how often you do endurance work. Two to three sessions a week sits well below the threshold where most studies see meaningful interference.

Long sessions cost more than hard ones

Sessions past roughly 30 minutes drive most of the effect. A short hard interval session interferes less than a long steady one.

Moderators identified in the concurrent-training meta-analytic literature: modality, frequency and session duration all scale the size of the effect.

There is a fourth, less discussed variable: whether the endurance work uses the same muscles as your lifting. Cycling and squatting compete directly. Rowing and squatting compete less. Swimming and squatting barely compete at all.

Bike

If you lift for your legs and want cardio, use a bike, a rower or an incline walk rather than running. Same cardiovascular benefit, a fraction of the eccentric damage, and far less of it landing on your quads and hamstrings.

Timing: how much does separation help?

The mechanistic story — that endurance work activates AMPK, which suppresses the mTOR signalling that drives muscle growth — was the original explanation for interference, and it predicted that separating the sessions by several hours would fix it.

The practical evidence is softer than the mechanism suggests. Separation helps, especially for hard sessions, but the effect is not dramatic and it is not the main lever. Modality, frequency and duration matter more than the clock.

Ordering reflects the acute fatigue evidence: whichever quality comes second is performed on tired legs, and heavy lifting loses more from that than steady-state cardio does.

The simple version: if both happen on one day, lift first. The heavy work is the thing that degrades most when you are already tired, and a 40-minute bike ride performed slightly fatigued is still a 40-minute bike ride.

The reason to do it anyway

It is worth remembering what is on the other side of this trade. Cardiorespiratory fitness is one of the strongest predictors of long-term health we can measure, and lifting does not substitute for it.

You are not choosing between gains and cardio. You are choosing between a slightly slower rate of strength progress and a considerably shorter healthspan, and the interference effect is far too small to make that a close call.

Hypertrophy is the adaptation least affected by concurrent training. Muscle loss during a cardio block is almost always a calorie or protein problem, not an endurance problem.

Most of what people attribute to interference is actually an energy deficit. Adding four hours of cardio a week without adding food will cost you muscle — not because of AMPK, but because you are now under-eating.

A template that works

For a lifter who wants the health benefits without the compromise:

  1. Walk daily. It is not cardio in the training sense and it interferes with nothing. Around 7,000 steps buys you most of the mortality benefit available.
  2. Two easy sessions a week. 20–30 minutes, conversational pace, on a bike or rower. Put them on non-lifting days or well away from leg sessions.
  3. One hard session, optionally. Intervals, 10–20 minutes of work, on a bike. Never the day before or after squats or deadlifts.
  4. Eat for the total. Add the calories the cardio burned. This single step prevents most of what people call interference.
  5. Protect the lifting. If your main lifts start falling, cut the cardio first and reassess.

The short version

Interference is real for power, moderate for strength, and close to irrelevant for muscle size. It scales with running, frequency and long sessions — so cycle instead, cap it at two or three sessions, and keep them short.

Lift first, eat enough, and stop treating a bike ride as a threat to your physique.
