The best lift for every muscle

A hypertrophy tier list, and the three properties that decide where a movement lands. What actually builds muscle, and what to stop wasting sets on.

Exercise selection is the part of programming people spend the most time on and get the least out of. Sets, effort and consistency dominate the outcome. But at the margin, and over years, some movements really are better than others — and the reasons are specific enough to be useful.

The three properties that decide it:

  1. Loaded stretch. Does the movement challenge the muscle hardest at long muscle lengths? Training at long lengths produces more growth than the same work at short lengths, and this is currently the strongest single predictor we have.
  2. Constant tension. Is there a point in the range where the load falls off — a lockout, a top position, a bottom you rest in? Dead space in the strength curve is time the muscle is not being asked for anything.
  3. Easy overload. Can you add weight in small increments, take it near failure safely, and repeat it next week without a spotter and a good night's sleep? A movement you cannot push hard is a movement that cannot drive progression.

Why the barbell classics are in B

This is the part that annoys people, so it is worth being precise: B is not bad. A B-tier movement done for years with real effort will build a great physique. The tier list is about efficiency per set, not about whether something works.

The barbell bench press has a genuine strength curve problem — the load is hardest near the chest and easiest at lockout, and the top third of the range asks very little of the pecs. It also caps out on how hard you can safely push it alone. A machine press keeps tension through the whole range and lets you take the last set to actual failure with no spotter and no risk. That is why it ranks above.

The back squat is the same story in a different shape. It is an outstanding lift for total-body strength and for learning to brace under load. As a quad hypertrophy tool, it is limited by your lower back and by how much fear the bar generates near failure. A Smith machine squat or a hack squat removes both limits and lets the quads be the thing that fails.

If you compete in powerlifting, none of this applies — you train the competition lifts because they are the sport. For everyone else, the barbell is a tool, not a loyalty test.

S ≠ mandatory

The best exercise is the one you can perform without pain, load progressively, and repeat for years. A B-tier lift you love beats an S-tier lift your shoulder hates.

The seated-versus-lying hamstring curl comparison is the cleanest illustration of the whole framework. Same muscle, same machine family, same effort — the only difference is hip flexion, which puts the hamstring at a longer length throughout. That one change produced substantially more growth. The principle generalises: when two versions of a movement exist, the one that loads the stretch usually wins.

Building the session around it

Order matters less than people think, but a defensible default:

  • Compound first, while you are fresh. Not because compounds are magic, but because they are the movements most degraded by fatigue.
  • Two to four exercises per muscle per week. Beyond that you are adding variety, not stimulus, and variety costs you the ability to track progression cleanly.
  • Keep exercises long enough to know if they worked. Rotating every four weeks feels productive and destroys your ability to tell whether anything is improving. Eight to twelve weeks on a movement is a reasonable minimum.
  • Pick things you can load in small jumps. Progressing a dumbbell press means a 4 kg jump; progressing a machine or cable often means 2.5. Smaller increments mean more weeks where progression is actually possible.

The short version

Prefer movements that load the stretch, hold tension through the range, and can be pushed hard safely. That is why machines and cables outrank several barbell classics for pure hypertrophy — not because free weights are bad, but because the goal is muscle, and the machine removes the things that were limiting you before the muscle did.

Then pick your handful, log every set, and let the numbers climb for a year.
