Eat protein the smart way
Two questions decide almost everything about protein: how much per day, and whether your body can use a big hit in one meal. The science has clear answers.

Protein is the most argued-about macronutrient in the gym and the one with the least genuine controversy left in the research. Almost every question people fight about collapses into two: how much per day, and can your body actually use a large amount in a single meal.
Both have answers. Neither is the answer most people are training on.

The dose–response curve for protein and muscle is well mapped. Intake below roughly 1.2 g per kilogram of bodyweight leaves gains on the table. Somewhere around 1.6 g/kg the curve flattens hard — the meta-analytic estimate of the point past which extra protein stops buying extra muscle. Above about 2.2 g/kg there is no measurable benefit for hypertrophy at all.

Two footnotes that matter. If you are carrying a lot of body fat, scale to a target bodyweight rather than your current one, or you will end up chasing a number that has nothing to do with how much muscle you have. And if you are in a calorie deficit, sit at the top of the range — protein is the one macro that becomes more important when energy is scarce, because it is what stops the deficit eating your muscle.
The "30 grams per meal" myth
This is the one worth killing properly. The claim is that your body can only use about 30 g of protein at a time and the rest is wasted. It is one of the most confidently repeated pieces of misinformation in fitness.

The confusion is a vocabulary problem. Absorption and use for muscle protein synthesis are different processes. Your gut absorbs essentially all of the protein you eat, at any realistic serving size. What has a soft ceiling is the muscle-building response specifically — and even that ceiling turned out to be much higher and much longer-lasting than the 30 g figure suggested. A 2023 trial fed 100 g of protein in one meal and measured an elevated synthesis response for more than twelve hours.
The protein that doesn't go into muscle isn't flushed away. It is used for everything else your body constantly rebuilds: enzymes, hormones, immune cells, gut lining, hair, skin, connective tissue. That work does not stop.
The practical consequence: you do not need six small meals. Three or four solid ones will hit any sane daily target, and they are dramatically easier to sustain than a schedule that has you eating every two and a half hours.
Where to get it cheaply
If calories are limited — cutting, or just trying not to gain fat while you build — what matters is not protein per 100 g of food but protein per 100 calories. That is the number that decides whether a food gets you to your target or eats your entire budget on the way.

Lentils and whole eggs are not bad foods — the yolk carries most of an egg's micronutrients, and lentils bring fibre nothing on the list above can match. They are simply expensive in calorie terms as protein sources. Build the frame of the meal from the top of the list and let the rest do its own job.
Plant-based? Two adjustments, both small. Aim for the upper end of the daily range, because plant proteins are generally lower in leucine and slightly less digestible. And spread sources across the day rather than relying on one — the classic "combine your proteins at every meal" rule was overstated, but variety across a day genuinely does close the amino acid gap.
Timing, honestly
The anabolic window is real and it is enormous. The old advice to slam a shake within 30 minutes of the last set was built on studies in fasted trainees, where the urgency came from having eaten nothing, not from the training itself. If you had a normal meal in the hours before you trained, amino acids are still circulating and there is no clock running.
What does hold up:
- Total daily intake is the dominant variable. Everything else is a rounding error next to it.
- Spread it out. Roughly even servings across three or four meals beats one enormous dinner, mostly because it is easier to hit the total that way.
- Something before bed helps a little. 30–40 g of a slower protein — casein, Greek yoghurt, cottage cheese — measurably raises overnight synthesis. It is a small effect, and it is free if you were going to eat anyway.
- Do not let timing rules cost you total. A person who eats 150 g across two meals is ahead of a person who planned six perfect ones and hit 90 g.
The short version
Take your bodyweight in kilograms and multiply by 1.6. That is your daily target in grams. Split it across three or four meals — 32 to 44 g each for an 80 kg lifter — and stop worrying about single-meal ceilings, because the one you were worried about does not exist.
Then go and be consistent about it for six months. That is the part that actually changes anything.
